if you guys have a Nutrition Depot in your area, i highly suggest checking them out. their prices are wayyyyy better than GNC or wal-mart or whatever and they actually know their shit. i went there today to pick up the other half of my epistane and buy a multi vitamin and the guy working there gave me a free shirt. no joke, this shirt is probably going to be my new favorite shirt. if all shirts fit like this one, i would be a shirt buying mofo.

Clean and Press--- 3 sets of 3 reps
Military Press--- 3 sets of 8-12 reps
Chin-ups--- 3 sets of 8-12 reps
Overhead Press--- 3 sets of 8 reps
Front Squats--- 3 sets of 10-12 reps
Stiff Leg Dead Lifts--- 3 sets of 8-12 reps
Renegade Rows--- 3 sets of 6 reps
Today in 8 minutes.

For front squats, approach bar and set it on your front delts. When you raise your arms parallel it makes an indention in your shoulder/upper bicep separation. Cross your arms over and hold them like an X. That is the safest and most comfortable front squat hold. Don't try with your arms flipped inside out and wrist extended. It may roll.

you guys wanna talk about a ****ing workout, we just spent all day doing a confined space obstacle course. full gear and airpack, zero visibility, no room to stand up, ****ing crawling up inclines with hose and pipes and chains tangling you up, then having to lift yourself up and through holes in the ceiling and up over walls. had to crawl through a 5 foot deep ball pit and lift myself up out of it. took about 30 minutes and ill tell you i was ****ing whooped. havent been that worn out in a few years.
i got stuck under some collapsed stairs and thought i was gonna hulk out of it and destroy the stairs, but i got through.

Army crawls are a monster lat workout, plus the 80 lbs (whatever gear weight is) that would be 15 min and out.

i almost shit my pants because im just crawling along and then the damn floor falls through and its a 5 foot fall into a damn mcdonalds ball pit.
it was a 3200 sq foot house and it felt like i was crawling and climbing forever. the whole course twisted and turned inside the house over and over so im thinking it was about 200 yards long.

if you guys are having trouble growing your arms, the secret to training arms is volume. lots of sets and lots of reps.
i toasted the shit out of my triceps the other day doing this:
modified skull crushers: set of 10 going down to your forhead, 1 minute rest, set of 10 going to your neck, 1 minute rest, set of 10 going to your chest, 2 minute rest, then repeat. so you're getting 6 sets but the rest time is so short that you are working the shit out of them.
i was getting fitted for a suit the other day, last year i was a 40R. tried on a 40R and my arms wouldnt fit in the damn sleeves. had to bump up to a 44R so i wouldnt rip the sleeves or tear the back.

Shadow, if you're working out every day, and have an active job, you need more calories than that. 2500 sounds reasonable
Find a bmr calculator and plug in your numbers. (Basal metabolic rate)
And eating that stuff is easy, it's filling, and it makes you feel good
